Protein, plainly: how much, when, and why

A no-nonsense guide that ignores the gym-bro math and gives you a number you'll actually hit.

Most protein advice is written for bodybuilders by people who never had to feed themselves between client meetings. The numbers are technically correct and practically useless.

Here's the version that actually works for the people I coach.

The number you're actually looking for

Aim for 0.7 to 1 gram of protein per pound of bodyweight per day. If you're 180 lb, that's 125 to 180 grams.

The lower end of that range is enough for general health and body recomposition. The higher end is for people actively trying to gain muscle. Most clients land between 0.8 and 0.9 g/lb and do great.

If math isn't your thing, here's the shortcut. Take your bodyweight in pounds and aim for roughly that number in grams. 180 lb, shoot for 180 grams. Easy enough to do in your head.

Why most people miss it

Two reasons. First, they massively underestimate how much protein they're eating. A grilled chicken breast looks like a serious protein hit. It's about 35 grams. You'd need four of them to hit a day.

Second, they distribute it badly. Most people eat almost no protein at breakfast (a bagel, some fruit, coffee), almost no protein at lunch (a salad with a sprinkle of chicken), and try to make up for it at dinner. By dinner you can't physically eat enough.

I see the same day over and over when clients first send me their food log. Coffee and a banana before work. Maybe a granola bar mid-morning. A wrap or salad for lunch with whatever protein the deli felt like adding. Then they get home starving, eat a normal-sized dinner with real protein, and wonder why they're still hungry at 9 PM. Add it up and they're at 60 to 80 grams. Half of what they need.

The fix isn't more discipline. It's front-loading. Once breakfast and lunch are pulling their weight, dinner stops having to do impossible math.

When timing actually matters (and when it doesn't)

The "anabolic window" you might've heard about, where you must eat protein within 30 minutes of finishing a workout, is mostly a myth. As long as you hit your daily total, the window is wider than people think.

What does matter: spreading protein across 3 to 4 meals, roughly 30 to 40 grams each. This isn't because of some metabolic magic. It's because most people can't eat 180g in two sittings without getting full and giving up.

Where to get it (without powder)

Powder is fine and convenient. But if you only know how to hit your protein with a shake, you'll struggle the second you can't have one. Build the habit on real food first.

Rough cheat sheet:

  • Eggs: 6g per egg. Three eggs = 18g.
  • Chicken breast: ~35g per 4-oz cooked breast.
  • Greek yogurt: ~17g per cup (plain).
  • Cottage cheese: ~25g per cup.
  • Lean ground beef (90/10): ~22g per 4 oz cooked.
  • Tuna pouch: ~18g per pouch.
  • Whey protein: ~25g per scoop (when food's not an option).

One of my go-to meals is dead simple. Two slices of Dave's Killer Bread, a slice of cheese, 5 to 6 ounces of sliced turkey breast, lettuce, tomato, onion, mustard. Handful of carrots on the side. About 600 calories, 40 to 50 grams of protein, takes three minutes to build. I tell clients to keep the ingredients on hand for the days they don't want to think about food.

A simple daily template

Here's a 180-gram day that doesn't require meal-prepping for two hours on Sunday:

  • Breakfast: 3 eggs + 1 cup Greek yogurt = 35g
  • Mid-morning: 1 protein shake = 25g
  • Lunch: 5 oz grilled chicken + side = 45g
  • Snack: 1 cup cottage cheese = 25g
  • Dinner: 6 oz lean beef + veg + carb = 50g
  • Total: 180g

Adjust portions for your bodyweight. Swap protein sources for what you actually like. The point is you can hit a real protein target in 5 small actions, not one perfectly optimized meal plan.

Bottom line

Pick a number between 0.7 and 1 g/lb. Spread it across 3 to 4 meals. Use real food when you can, powder when you can't. That's it. The rest is gym-bro math.
